How to stop using your phone in bed: an iPhone setup that holds after the first week
· 5 min read
Work out a phone-down time from when you need to wake up, then make the iPhone hold you to it. A sleep schedule in the Health app starts Sleep Focus at the beginning of wind down, a Screen Time schedule (Downtime on iOS 26) closes the apps you scroll, and the alarm still rings with the phone charging across the room.
Start with the time the phone goes down
Settings can't help until there's a time to enforce. Count back from your wake-up time. The CDC says adults need 7 or more hours of sleep, so with a 06:30 alarm and 7.5 hours of sleep you need to be asleep by 23:00. Add 15 minutes to fall asleep and 30 minutes to get ready for bed, and the phone goes down at 22:15.
| Time | What happens | What the iPhone does |
|---|---|---|
| 22:00 | Last messages, set tomorrow's first task | Nothing yet |
| 22:15 | Phone on the charger, away from the bed | Wind down starts, Sleep Focus turns on |
| 22:15–22:45 | Shower, read, prepare clothes | Social and video apps closed by the Screen Time schedule |
| 22:45 | Lights off | StandBy shows the clock in Night Mode |
| 23:00–06:30 | Sleep (7.5 h) | Calls only from the people you allowed |
| 06:30 | Alarm, get up to turn it off | Alarm rings even with Sleep Focus on |
Step 1: a sleep schedule with wind down
In the Health app, tap Browse → Sleep → Sleep → Get Started and set your bedtime and wake-up time for the days you choose (Apple). You can add a second schedule for weekends. Apple lets you start wind down anywhere from 15 minutes to 3 hours before bedtime, and Sleep Focus begins at the start of wind down. In the example above, bedtime is 22:45 and wind down is 30 minutes.
Step 2: make Sleep Focus quiet
Go to Settings → Focus → Sleep (Apple). Under People, allow only the few who should reach you at night. Under Apps, allow none or almost none. Choose a Home Screen page for the Focus with only the apps you want at night: an alarm, a reading app, maybe a podcast app.
Sleep Focus filters notifications. It doesn't stop you from opening an app, so if you open social apps out of habit instead of because something buzzed, you need step 3 too.
Step 3: close the apps you scroll
iOS 26 and earlier: in Settings → Screen Time → Downtime, tap Scheduled and set it to start at your phone-down time. Set a Screen Time passcode and turn on Block at Downtime. Apple's guide says that without it "you can choose to continue using the apps" after the reminder.
iOS 27: Downtime is now Screen Time Schedule. Add a time window for the night, set it to start at your phone-down time and leave out the categories you scroll, usually Social Media and Entertainment. Set a passcode under Manage Screen Time → Lock Screen Time Settings so you can't change it from bed.
Step 4: make the screen dull
Settings → Accessibility → Display & Text Size → Color Filters, turn on Color Filters and pick Grayscale (Apple). Apple notes that Night Shift removes color filters except grayscale, so the two work together. Turn it on at phone-down time. A grey feed is less pleasant to scroll, which is the point.
Step 5: charge it where you can't reach it
The step that needs no setting is distance from the bed. Apple's guide says the alarm sounds even with Silent mode or a Focus on, so it still wakes you from a charger across the room. With StandBy, an iPhone charging on its side becomes a bedside clock, and Night Mode dims it and turns it red in low light.
What each setting does at night
| Setting | Silences notifications | Closes apps | Easy to undo from bed |
|---|---|---|---|
| Sleep Focus | Yes | No | Yes, from Control Center |
| Downtime with Block at Downtime (iOS 26) | No | Yes, except Always Allowed | Only with the passcode |
| Screen Time Schedule (iOS 27) | No | Yes, for categories left out | Only with the passcode |
| Grayscale | No | No | Yes |
| Charging across the room | No | No | You have to get out of bed |
When your bedtime moves
All of this assumes the same bedtime every night. If Tuesday and Thursday end late, set a separate sleep schedule for those days in Health and use Customize Days in Downtime (iOS 26), or a separate schedule in Screen Time Schedule (iOS 27). If your late nights change from week to week, the bedtime has to come from your plan, or you end up turning the schedule off on the nights it's wrong.
Questions people ask
Does Sleep Focus block apps on iPhone?
No. Sleep Focus filters notifications and calls and can show a different Home Screen page, but apps still open when you tap them. To close apps at night, use Downtime with Block at Downtime on iOS 26, or Screen Time Schedule on iOS 27.
Will my iPhone alarm ring if the phone is on silent across the room?
Yes. Apple's guide says alarms sound even with Silent mode or a Focus on, such as Sleep Focus. Check the alarm volume in Settings, Sounds & Haptics.
How long before bed should I stop using my phone?
Pick a time that fits your schedule and that you can keep. The Health app lets you start wind down anywhere from 15 minutes to 3 hours before bedtime, and Sleep Focus turns on when wind down starts.
